隨著健康意識提升,許多民眾都了解到,其實糖會影響身體健康, #尤其是額外添加的糖要特別小心,已被證明會導致肥胖、第二型糖尿病、心臟病、癌症和蛀牙等。

不少民眾為了健康,紛紛投入減糖行列,其實減糖一點都不難,只要多留意飲食細節,做出一些小改變,就能達到減糖目的。

世界衛生組織(WHO)建議糖攝取量為總熱量10%以下,若能低至5%更好。但根據統計,台灣人每年要吃掉至少60萬公噸的糖,多得驚人,也已超過建議攝取量。

但其實想要減糖,一點都不難,不妨試試下列8種簡單的方法,來避免自己吃下這麼多糖。

1. #減少含糖飲料
身為手搖飲王國的台灣, #含糖飲料也是國人糖分攝取的主要來源。中研院生物醫學科學研究所特聘研究員潘文涵分析2013~2016年台灣營養健康調查中國人攝入的游離糖來源後發現,除了過半來自糖飲、冰品、加工果汁。

即使是,許多人認為健康的飲料,像是果汁和水果茶等,也多半加了驚人的糖量,營養師李婉萍就提醒,水果茶味道酸酸甜甜,其實加的糖不少,「水果煮後甜度會下降,需要加糖才能創造酸甜風味。」市售的濃縮果汁看來很天然,但在還原後,口感跟原汁仍有落差,就可能額外添加糖或人工香料來平衡口感。

註冊營養師亞歷山德拉.羅爾斯(Alexandra Rowles)指出, #飲料不像固體食物那樣讓你有飽足感,所以從飲料中攝取大量熱量的人,不見得能因此有飽足感,恐怕會吃得更多。

若是想喝飲料,不妨選擇更天然的選項,例如水、花草茶、紅茶或綠茶、黑咖啡等。若希望可以帶點甜味,郵政醫院營養師黃淑惠分享,可以利用天然果乾的甜味,像是在紅茶中加入一片橙乾,就能為簡單的紅茶增添風味,還加入一些橙子的香氣。

2. 避免含糖甜點
大多數甜點並沒有提供太多的營養價值,它們富含糖分,會導致血糖飆升,吃完容易令人感到疲倦,甚至讓人渴望獲得更多的糖分。根據潘文涵分析, #各式糕點餅乾零食和麵包也佔了國人每日糖攝取量超過2成。

如果想要一些低糖但仍能滿足對甜食的需求,不妨試著用相對健康的選項代替, #其實水果就是最天然的甜品,直接吃水果既能滿足口感,又吃進纖維、維生素與礦物質,另外像是可可含量高的黑巧克力也會是比較好的選擇。

3. #避免加糖的醬汁
根據台灣營養健康調查數據,成年人糖分攝取的主要來源,約有7%來自調味糖番茄醬、燒烤醬、沙拉醬等這些廚房常見的醬料,其實都是生活中隱藏糖分的來源,以番茄醬為例,20克就含有4.8克糖,容易不知不覺吃下過多糖分。

亞歷山德拉.羅爾斯建議,不妨可以考慮利用其他香料、香草或是檸檬汁、柳橙汁等,取代加糖的醬汁,或是從天然食物中尋找甜味,像是洋蔥、紅蘿蔔、玉米、高麗菜都帶有天然甜味;另外像南瓜、地瓜、馬鈴薯、芋頭等,也不必加糖就能釋放甜味,也是做甜點的好選擇。

4. 食品不必選「低脂」
不少民眾在減肥時,會偏好選擇低脂食物,誤以為會是比較健康、少負擔的選擇,但低脂仍舊好吃的祕密或許就是糖。

許多標榜「低脂」的產品,為了維持美味, #反而可能添加更多精緻糖和精緻澱粉,吃多了恐怕瘦身不成,反而變胖。英國曾調查發現,強調「低脂」、「零脂肪」的食品比全脂的同類食品平均多了20%的糖。星巴克的低脂藍莓馬芬就含34克糖,比一般款的28克來得高;低脂的櫻桃優格也比一般的櫻桃優格多了1.5克的糖。

#如果想減糖, #或許低脂產品就不適合你,不如好好看看食品營養標示,幫自己做出判斷。

5. 吃全食物
未加工或精製的全食物,包括水果、豆類、全穀物、蔬菜和帶骨肉等,通常也不會額外添加糖、防腐劑或其他人工成分。

尤其要注意加了許多添加物的超加工食品,經過精心設計,令人食指大動,但也會難以控制攝取量,容易吃進過多糖、添加物以及熱量等。亞歷山德拉.羅爾斯建議,盡可能嘗試自己烹飪,這樣可以避免添加糖,也吃得更天然。

6. #好好閱讀食品標籤
蛋糕、甜點等通常很容易判斷,但是有許多食品其實隱藏了許多糖,卻沒被發現,像番茄醬、果菜汁等就是如此。這時候只要好好閱讀食品營養標示,就能了解食品中加了多少糖。

營養標示中的「 #碳水化合物」是產糖食物的通稱,包含澱粉、纖維、糖等,所以可以在碳水化合物下方找到「糖」的含量。

食安法規規定,食品所使用的原料要依照含量多寡,由多到少排序,因此也可以查看成分表,若是成分列表中的糖排得愈前面,就代表糖含量愈高,可盡量選擇糖的排序靠後的產品,相對糖含量較少。好好閱讀食品標籤,就能大幅降低不小心吃進過多糖分的風險。

7. #考慮多吃蛋白質
亞歷山德拉.羅爾斯指出,高糖攝取和食慾增加、體重增加有關,相反地,添加糖分低但蛋白質和纖維含量高的飲食,可能可以產生相反的效果,減少飢餓感,並且促進飽足感。

蛋白質也被證明可以直接減少對食物的渴望。美國肥胖學會官方期刊《肥胖(Obesity)》上的一項研究發現,在飲食中增加25%的蛋白質,就可減少60%的進食慾望。

如果想要控制食慾、對糖的渴望,不妨用富含蛋白質的食物來取代吧!

8. 充足睡眠
#良好的睡眠習慣對健康非常重要,而且睡眠不足和抑鬱、注意力不集中、免疫功能下降及肥胖有關。

亞歷山德拉.羅爾斯表示,睡眠不足也可能影響吃下的食物類型, #睡不飽的人更傾向選擇含糖量、 #脂肪、 #鹽和熱量較高的食物。《肥胖(Obesity)》的一項研究發現,晚睡且沒睡飽的人容易吃進更多熱量、速食、汽水,但蔬果的攝取量比較少。也有觀察性研究發現,添加糖的攝取量增加和更年期婦女失眠的風險增加有關。

早點睡、睡得好,能避免自己吃進太多垃圾食物,對於減糖也有幫助。

黃淑惠認為,並不是需要完全戒除精緻糖,甚至連水果都不敢吃,關鍵在於攝取量和生活方式間需要取得平衡,若是戒糖太難,不如把重點放在活動量、攝取量及攝取頻率。

想減糖,限制飲食中明顯的糖分來源很重要,但也應該注意其他隱藏在食物中的糖分,若想完全控制添加糖的攝取量,亞歷山德拉.羅爾斯認為應選擇以全食物為基礎的飲食,避免加工食品。

Why named it as Smiling Aged Care Centre? We aim to provide a lovely environment for all the elderly. We would like to have every member to feel at home, enjoy watching the tv show, and talk to us at all times. Our centre is modern comfortable living, with Unifi, Hyppytv, airconditioning, air-purifier, water filter, solar lights, and nice flooring. Our staff always clean and wash the ripple mattress to achieve odourless on daily basis. We also collaborating with Life Care Ambulance Services to es**rt our elderly to the Hospital for routine check up. To ease the communication, 1:3 ratio is applied in both personnel and the ethnic. With the perfect location of next to the park, our elderly feel fresh and healthy when they look at other people exercise, and drop a hi when they pass by. Local neighborhood also send some fresh fruits for elderly to enjoy. Our panel doctors, Dr. Zoe Lau and Dr. Tiong from Primecare Clinic do visit the elders every week and they are able to communicate in the native dialect language of foochow. “To Be Continue...”
