Here is your weekend challenge.

Step 1: Pick one value. Connection. Health. Creativity. Courage. Growth. Whatever resonates.

Step 2: Pick one small action that moves you toward that value. Not a big production. Something you can do today.

If your value is connection: text someone you have been meaning to reach out to. If health: take a 15-minute walk without your phone. If creativity: spend 20 minutes on something you used to enjoy but have not made time for. If courage: say the thing you have been holding back.

If you are reading this, you are doing more work on yourself than most people ever will.
Before this week ends, I want you to hear something.

You are doing better than you think.

The fact that you are thinking about therapy, or already going. The fact that you are questioning old patterns instead of just running on autopilot.

The people who heal the fastest are not the strongest. They are the ones who reach out.
Here is something I notice after 16 years of practice. The people who get better are not necessarily the ones with the least pain. They are the ones who were willing to ask for help.

Asking for help is hard. It requires vulnerability. It means admitting that what you have been doing is not working. It means trusting someone else with the parts of yourself you usually keep hidden.

That takes courage. Real courage. Not the kind you see in movies. The quiet, uncomfortable kind.

If you have been thinking about reaching out. If you have opened a therapist's website and then closed it. If you have typed out a message and then deleted it.

One simple diagram that helps you make better decisions when you are stuck.
The ACT Matrix is one of the most practical tools I use with clients. It is simple, visual, and works for almost any situation.

Draw a cross on a piece of paper. Four quadrants.

Bottom left: things you are trying to avoid (feelings, situations, thoughts). Bottom right: what you actually do when you are avoiding (scrolling, isolating, overworking, snapping).

Top left: what matters most to you (your values, what kind of person you want to be). Top right: what you would do if you were living those values right now.

Now look at where you spend most of your time. Most people discover they live in the bottom half, making decisions based on what they want to avoid rather than what they want to move toward.

The matrix does not judge your choices. It just makes the pattern visible. And once you can see it, you can start making a different choice.

Try drawing it out today. Be honest about where you are. Then pick one action from the top right and do it.

You are the bus driver. Your anxiety is just one of the passengers.

One of the most powerful exercises I use with clients is called Passengers on the Bus.

Imagine you are driving a bus. The bus represents your life. The direction you are heading represents your values, the things that matter most to you.

Now imagine your anxious thoughts, fears, and self-criticism are all passengers on the bus. They are loud. They come up to the front and say things like, “Turn around. This is dangerous. You are going to fail. Who do you think you are?”

Most people do one of two things. They stop the bus and argue with the passengers. Or they let the passengers take the wheel and drive them somewhere they never wanted to go.

There is a third option.

Keep driving.

Let the passengers be loud. Let them say whatever they want. And keep your hands on the wheel, pointed toward the life you want to live.

You do not have to silence every difficult thought to move forward. You just have to stop letting those thoughts choose your direction.

Neuroscience says: naming your emotion literally changes your brain.
Dr. Dan Siegel coined the phrase "name it to tame it" and the research behind it is compelling.

When you experience a strong emotion without labeling it, your amygdala (the brain's alarm center) stays activated. The feeling stays big, overwhelming, undefined.

When you name the emotion out loud, even silently to yourself, something shifts. The prefrontal cortex activates. The amygdala calms down. The emotion does not disappear, but it becomes manageable.

Here is how to practice.

When you notice a strong feeling, pause. Then say, "I am noticing anxiety right now." Or "I am feeling frustrated." Or "There is sadness here."

The "I am noticing" language is intentional. It creates distance between you and the feeling. You are not anxiety. You are a person noticing anxiety. That distinction matters.

Try it today. Every time a strong feeling shows up, name it. Out loud if you can. Silently if you need to. Watch what happens to the intensity.

CBT taught me to challenge my thoughts. ACT taught me I did not have to.
CBT is one of the most researched and effective approaches in mental health. It works. I use it regularly. And it has real limitations worth understanding.

What CBT gets right: your thoughts affect your feelings and behavior. Identifying distorted thinking patterns (catastrophizing, black-and-white thinking, mind reading) gives you real power. Challenging those patterns creates change. Exposure-based CBT for anxiety is one of the most effective tools we have.

What CBT can miss: sometimes the problem is not the content of the thought. Sometimes the problem is your relationship with thinking itself.

CBT says: Is this thought accurate? Let us test it. That is useful when the thought is distorted.

ACT says: Is this thought useful? Does engaging with it move you toward the life you want? That is useful when the thought is accurate but unhelpful.

Sometimes I might fail is not a cognitive distortion. It is a reasonable possibility. The question is not whether you will fail. It is whether the risk is worth taking for something that matters to you.

In my practice, I use both. The right tool depends on the person, the situation, and the moment. Integrative therapy means you get the approach that fits, not the one that fits a textbook.

Your favorite coping mechanism might be keeping you stuck.
Coping skills that work:

Slow, intentional breathing. Not deep breathing on autopilot, but deliberate, slow exhales that signal safety to your nervous system. This works because it directly changes your physiology.

Naming the emotion out loud. "I am feeling anxious right now." Research shows that labeling an emotion reduces its intensity. It moves the experience from the emotional brain to the thinking brain.

Doing one thing that aligns with your values. Even a small thing. Texting someone you care about. Spending 10 minutes on something meaningful. This works because it reconnects you to purpose.

Coping skills that feel good but keep you stuck:

Venting without direction. Talking about the problem on repeat without moving toward a solution can actually reinforce the distress. Processing is different from looping.

Numbing with screens, food, or substances. These provide temporary relief and zero resolution. The feeling is still there when the distraction ends.

Waiting until you feel better to act. If you wait for motivation, you will wait a long time. Action creates motivation, not the other way around.

If you had a setback this week, read this.
If you had a tough week. If the anxiety came back after weeks of feeling better. If you snapped at someone you love. If you skipped the workout, the meditation, the journaling.

That does not mean you are back to square one.

Healing is not a straight line from broken to fixed. It is messy. It loops. You will revisit places you thought you had moved past. That is not failure. That is the nature of growth.

The difference between this time and last time is that now you notice it. Now you have language for what is happening. Now you have tools, even if you forgot to use them this week.

Progress is not measured by the absence of hard days. It is measured by what you do differently when the hard days show up.

The harder you pull, the stronger it gets. There is another way.
Imagine you are in a tug of war with a monster. The monster is your anxiety, your depression, your self-doubt. Between you and the monster is a pit.

Your whole life, you have been told to pull harder. Fight the anxiety. Beat the depression. Overcome the negative thoughts. So you pull. And the monster pulls back. And no matter how hard you try, you cannot win. In fact, the harder you pull, the closer you get to the pit.

Here is the move that changes the game: drop the rope.

Dropping the rope does not mean the monster goes away. It is still standing there. But now you have both hands free. You can turn around and walk toward the life you want instead of spending all your energy fighting something you cannot beat by pulling.

That is what acceptance means in therapy. Not giving up. Not approving of the pain. Just deciding that fighting it is not working and choosing to live your life anyway.
