Make light weight feel heavy. Do it enough and heavy weight feels light. Picked up this 40lb Steel Mace courtesy of at the White Belt Certification. A weight this heavy and a pendulum this long has to be earned. If you’ve never swung a heavy mace before and you think you are ready to progress, make sure you start chokes up on the mace, and with your living grip, move the grip down the mace on each swing.

If you are looking to gain strength there is no better tool positional isometrics. It’s all about time under tension in these positions and pulling apart the mace to activate the posterior chain. :10 per position, three times through the sequence per side. 18 intervals total per side. 180 seconds of tension, aka 3 minutes. Isometrics are great for beginner mace practitioners to seasoned athletes and reduce the wear and tear on our joints and connective tissue. Try it out and make light weight feel heavy!

Killer core combo.
Steel Mace Push-Up to Down dog toe touch to Steel Mace Lever Row to Side Plank Press Up.

We have multiple functional movement patterns in this one circuit along with the properties of rotation and anti-rotation.

Anti-Rotation is key to understanding stability throughout your lumbo-pelvic-hip complex. To properly execute the row, maintain tension in the glutes and keep the hip side of the rowing arm facing the ground. You will feel the difference especially with the ex*****on of the lever row (handle stays on ground). Before we can we must learn how to manage the force of rotation.

This circuit is to be completed in +1 ladder format. Add one rep of each movement until you’ve reached 5 reps of each movement. Results? Stronger plank, upper body hypertrophy, and strong foundational movement patterns.

Finishing up the week with a Front/Back Press W/ a Reverse Lunge. A great movement that challenges anti lateral flexion through the spine, the radiating principles through the arms and shoulders, as well as lower body stability with a lunge ipsilateral to the load.

-Important Cues to remember!
🔹arms should be symmetrical in the pre-press position
🔹elbows should be stacked under bear hands with neutral wrists (think throwing a punch)
🔹pull the mace apart (outwards) as you begin the press, pressing up and back until the arms are in line with the ears.
🔹keep radiating outwards as you start pulling the mace behind your head
🔹descend into the lunge with train track width between feet and 90 degrees in the knees
🔹continuing radiating as you ascend from the lunge and press back to the over head position
🔹as you bring the mace back into the front rack position compress the mace (push hands together)

Give this half TGU and sit thru a try!

🔹Start with a half TGU
🔹bring the mace in contact with the ground as your plant hand
🔹kick the same side leg thru while using your opposite foot as the other base of support
🔹keep the shoulders down away from the ears using your lats!

This will challenge your shoulder stability as well as core strength through each transition!
