ONE EXERCISE TO IMPROVE YOUR CORE STRENGTH

💥 Core exercises optimize muscle strength and stability. A strong core prevents injuries to the knees, hip joints, and lumbar spine. Core muscle stability helps relieve back pain by supporting proper posture.

A strong core:
✅ Stabilizes the spinal column
✅ Aligns the body
✅ Enhances body movement
✅ Improves balance
✅ Improves functional fitness

One of the best ways to strengthen your core is through planks.

Perform a quick warm-up before you begin. A one-minute walk/jog in place, followed by a light stretch, should be sufficient.

How to practice Plank Pose

Follow these simple steps for the perfect Plank!

1️⃣ Begin in the top of a push-up with your elbows directly under your shoulders

2️⃣ Engage your abdominal muscles to squeeze your belly button up towards your spine while maintaining a neutral back

3️⃣ Contract your quadriceps and gluteal muscles to firm your legs

4️⃣ Keep your shoulders drawing away from your ears, and heels over the balls of your feet

ℹ Not sure how long you should hold your Plank Pose? Stay until you feel you can’t keep proper alignment anymore, or try holding it until you feel your muscles starting to burn and your body starting to shake/quiver – then hold it another 15-30 seconds.

⚠ Rotator Cuff, how can I know if it's injured?

🤓 The rotator cuff is a group of muscles and tendons that surround the shoulder joint and keep the head of the humerus securely within the shallow socket of the shoulder.

☝ Identifiable Symptoms:

🔘 Dull, radiating pain: This is a subtle, lingering pain in the shoulder that may radiate to the elbow.

🔘 Nighttime pain: A type of pain that disrupts sleep, especially when lying on the affected shoulder.

🔘 Pain when lifting the arm: Shoulder pain hinders/limits activities involving elevated planes, such as combing hair, drying hair, lifting weight, and reaching the back.

🔘 Loss of strength: In advanced stages, shoulder pain may be accompanied by weakness in the arm and loss of strength.

If any of these symptoms are present, we recommend seeking immediate attention from your trusted orthopedic specialist.

I am here to assist you, provide an accurate diagnosis, and recommend appropriate treatment!

☝ 20+ years treating musculoskeletal shoulder injuries with precise diagnosis and treatment that truly works.

✅ No beating around the bush. No wasted time. Just results.

Shoulder conditions I treat:

🔴 Painful Shoulder Syndrome
Persistent pain in the shoulder and surrounding structures caused by overuse, poor posture, or inflammation, with progressive loss of range of motion.

🔴 Adhesive Capsulitis (Frozen Shoulder)
Inflammation of the joint capsule causing severe stiffness and progressive loss of movement. Without proper treatment, it can last for months.

🔴 Calcific Tendinitis
Calcium deposits in the shoulder tendons that trigger episodes of acute pain, especially at night or when lifting the arm.

🔴 Rotator Cuff Injuries
Ranging from inflammation to tears of the shoulder's stabilizing tendons, causing pain, weakness, and difficulty moving the arm.

🔴 Shoulder Dislocation
Displacement of the humeral head from its socket due to a fall or impact. Requires prompt reduction and rehabilitation to prevent recurrence.

🔴 Subacromial Impingement
Compression of the shoulder tendons between bony structures. Causes pain when raising the arm and is one of the most common sources of shoulder pain.

🔴 Cartilage Injuries
Joint damage from trauma or wear that leads to pain, crepitus, and progressive loss of function.

🔴 Glenohumeral Osteoarthritis
Progressive deterioration of the shoulder cartilage resulting in chronic pain, stiffness, and crepitus with functional limitations.

🔴 Shoulder Fractures
Fractures of the humerus, clavicle, or scapula from trauma, managed with orthopedic or surgical treatment followed by rehabilitation.

EXERCISES TO STRENGTHEN THE HIP MUSCLES

One of the best ways to keep your hip joints healthy is to work to strengthen the muscles that surround your hips and legs.

🤓 To help protect the hip joint from "wear and tear," it is important to strengthen the muscles that support it. Your hip also controls the position of your knee, and strengthening your hips may be one component of your rehab program for knee pain.

The exercises should be simple to do and should not cause pain.

🟢 Straight Leg Raise - Instructions
🔹 Lie on your right side.
🔹 Bend your right leg, and rest your left foot on the ground.
🔹 Slowly lift your top leg as high as you can without bending at the waist. This helps keep the spine stable.
🔹 Also, make sure your leg is in line with your trunk and not in front of it.
🔹 Hold for 5 seconds, then slowly lower the leg.
🔹 Repeat 5 times, then change legs.

🟢 Hip Flexion - Instructions
🔹 Stand up straight.
🔹 Lift your right leg off the floor; bend it so that you create a 90-degree angle at the hip.
🔹 Hold for 5 seconds, then slowly lower the leg.
🔹 Repeat 5 times, then change legs.

🟢 Wall Slide - Instructions
🔹 Stand upright with your back against a wall and feet shoulder-width apart.
🔹 Slowly bend your knees, sliding your back down the wall for a count of five until your knees are bent at a 45-degree angle (do not bend too much further than this as it will cause increased strain on your knees).
🔹 Hold this position for 5 seconds.
🔹 Begin straightening your knees for a count of five, sliding up the wall until you are fully upright with knees straight.
🔹 Repeat 5 times.

🔘 These exercises can be done three to five times per week; be sure to build in a rest day here or there to allow your hip muscles to recover.

🔴 Knee Collateral Ligaments

ℹ️ Medial Collateral Ligament (MCL)

MCL connects the top of the tibia (shinbone) to the bottom of the femur (thighbone) on the inside of knee.

🤓 It is responsible for providing stability to the inside of the knee.

💥 An MCL injury occurs when that ligament is stretched or torn.

ℹ️ Lateral Collateral Ligament (LCL)

LCL connects the bottom of the femur (thighbone) to the top of the fibula (lower leg bone) on the outside of the knee.

🤓 It is responsible for providing stability to the outside of the knee.

💥 An LCL injury occurs when that ligament is stretched or torn.

Unfortunately, these ligaments are prone to injuries and tears, especially for those involved in sports.

👉 Some injuries can be treated with nonsurgical options, but if a tear should occur, surgery may be the best option for repair.

👍 If necessary, ligament reconstruction surgery is performed using minimally-invasive, arthroscopic techniques.

Rotator Cuff Injury

What is it?
✍ The rotator cuff is a group of four muscles and tendons that surround the shoulder joint, allowing for movement and stability. When these weaken, tear, or become injured, bone friction and functional limitation occur.

Main Symptoms
🔴 Deep shoulder pain, especially when lifting the arm
🔴 Weakness when rotating or raising the arm
🔴 Grinding or clicking when moving the shoulder
🔴 Nighttime pain that disrupts sleep
🔴 Difficulty reaching for objects or combing hair

Treatments
Conservative:
✅ Rest and activity modification
✅ Physical therapy to strengthen muscles
✅ Anti-inflammatories and pain relievers
✅ Corticosteroid injections

Surgical:
✅ Arthroscopic surgery for severe cases or complete tears
✅ Repair of damaged tendon

🤝 Recovery varies depending on severity, but early diagnosis and appropriate treatment significantly improve the prognosis. Consult a specialist if you experience persistent shoulder pain.
