▋一定要運動嗎?

對,一定要。

不過先別感到洩氣。我們日常的走路、站立等,都算身體活動,也對健康有益。

只是對大部分的人來說,這個「量」遠遠不夠。

尤其是已經有血糖、血脂肪、體重問題的朋友們,

更需要增加活動的強度以及總量,來增強身體的代謝。


▋運動的主要益處有以下這些:

減少體脂肪:有氧運動能有效燃燒熱量,減少脂肪堆積。

維持肌肉量:阻力訓練可增加肌肉量,提升身體代謝。

改善心肺功能:運動增強心肺系統,降低心血管疾病風險。

心理健康:運動釋放腦內啡,有助緩解壓力

長智慧:運動能增強大腦思維功能,讓人變聰明,預防失智

抗老化:運動是最強的抗氧化劑,能讓我們更年輕,活更久。

只要你需要上述這些好處,都應該要運動


▋怎樣運動才有效?

其實只要有動,就有效。

根據一個大型權威研究,要活得久一點,甚至不用到費力的運動

光是每天多走路500步,就能減少7%的致命性心血管疾病。[1]

所以,對於還沒運動習慣,又有代謝問題的朋友,我們會建議先養成「活動」習慣

▎活動:避免久坐,每日七千步

日常活動,如走路、做家事、爬樓梯等,對身體健康相當重要

相對地,每天久坐,也會對身體產生不健康的影響。

甚至有研究顯示,光是每天坐著不動,就能讓糖尿病風險增加112%![2]

所以,健康的第一步,就從「多走、少坐」開始!

少坐方面,我們建議辦公室久坐族群,每半小時就起身活動個五分鐘。

至於走路方面,要走多少才夠呢?

有研究顯示,在每天7000步以內的範圍,走越多路就能活越久

而到了10000步以上,就沒有顯著的差異。

所以,對於日常活動不夠的朋友,我會建議先從每天走到7000步開始。

當活動足夠後,就可以每週先挪出至少一天的時間,進行中等強度運動

▎中等強度運動:
自我感受:運動時感到有些喘,但仍能輕鬆對話,無法唱歌。

典型運動:超慢跑、輕鬆游泳、輕鬆騎自行車、有氧舞蹈

習慣後,可以逐漸拉長至每週進行150分鐘的中等強度有氧運動,約每日30-60分鐘。

對於肥胖者,為增強減重效果,可每週增加至250-300分鐘。

中等強度運動習慣後,如果運動時間不能再多,可以改成做高強度運動

增加運動強度,能在有限時間裡面提供更大健康效果。

▎高強度運動:

自我感受:運動時呼吸急促,僅能說短句,無法持續對話。

典型運動:跑步、快速騎自行車、跳繩、高強度健身操。

每週進行75分鐘的高強度有氧運動,大約就可以替代150分鐘的中強度運動

但要注意的是,通常高強度運動適合有一定體能基礎者,要小心受傷。

▋結合多種運動形式:

運動跟蔬菜水果一樣,越多種類越好

因為不同強度、型態的運動,對身體的好處都不一樣。

一般建議有氧運動與阻力訓練結合,對身體健康效果最佳。

需要著重技巧的運動如球類運動,刺激大腦和舒壓的效果又更好

而強度最低的伸展運動,雖然對代謝的幫助最少,但也能提升柔韌性,減少受傷風險。


▋其他注意事項

▎慢慢來比較快:

運動是長期習慣,一下子太劇烈容易放棄。
先讓身體感受到運動的愉悅感,再來加強強度,更能持久。

▎適度補充營養

澱粉與葡萄糖是運動的能量來源。飲食中太少澱粉會讓運動表現不好,效果也比較差。
所以,做中高強度運動的前一餐,可以多吃澱粉類食物,讓身體補足能量。
運動後也能增加澱粉與蛋白質的攝取,滋養肌肉組織。

▎保持耐心

對於沒運動的人,開始運動初期可能快速降低體重,這被稱為是「新手紅利期」。
但約半年內體重就會達到穩定期,減重速度趨緩,此為身體適應的正常現象。
這時仍要繼續維持運動習慣,時間久了,體能和體態都會持續改善!
