Injuries to the lower body can sideline even the most committed runners but a graded return can help you get back safely and confidently.
Here are evidence-based tips for returning to running after injury:
- Respect the Healing Timeline: Tissues like ligaments and cartilage take time to heal — often 6–12 weeks depending on severity. Rushing back too soon increases re-injury risk.
- Rebuild Strength & Control First: Before running, aim for 90% strength compared to your uninjured side in key muscles (e.g. quads, calves, glutes). Also focus on single-leg balance and control
- Use a Graded Return to Running Program: Start with walk-run intervals on flat, predictable surfaces. Follow the 10% rule (increase weekly volume by no more than 10%). Example: 1 min run / 2 min walk, repeated x5.
- Watch for Warning Signs : Mild discomfort is okay, but stop if you notice: pain > 4/10 during or after; limping while running; swelling or joint stiffness the next day
