🔑 Tricks for Decreasing Body Fat
(Read carefully)

📌When trying to lower your body fat %, I highly encourage one to be extra patient and never throw everything at the program all at once — otherwise it’s hard to know what to cut back or add on.

1️⃣First off, one should begin with a modest amount of CALORIC DEFICIT. Instead of decreasing your calories incrementally every two weeks (or every week), do so only when you reach weight loss plateaus. (There are websites you can use to get an estimate.)

2️⃣Once it plateaus again, then possibly introduce cardio (whether it’s LISS or HIT - low intensity steady state or high intensity training) for 15 to 20 minutes, two to three times per week.

🔁And if it plateaus after that, then increase the caloric deficit again OR increase total cardio time to increase energy expenditure.

My whole point here is to remind you that this process takes quite a bit of time (longer if you are new to this lifestyle change) and gradually introduce - or change - the different variables one at a time.

☝🏼For example, if client Bryan can lose fat at a reasonable rate at 2200 calories, why would I recommend him to lower his calories to 1800 unnecessarily?

The lower calories may expedite fat loss BUT at the expense of your lean mass as well. And by changing only one variable at a time, it allows you to also be more accurately record the differences of manipulating specific variables for your own future reference.

TL;DR: Track your calories every day. Cut your calories or up your activities only if you’re not seeing any weight loss by week by week. Repeat till you achieve your desired physique/figure.

💯3 main reasons why your glutes aren't growing:

1. You follow random workouts you see:
Following the same program for 4-6+ weeks and only altering it slightly isn't sexy, but random workouts = random results & yes, variety is important and can be fun, but too much WILL hinder progress. Stop saving workouts & start following a program. Unsure? Hire/ask a coach.

2. You don't train hard enough:
It doesn't matter how good your program is if your training intensity sucks. If you want any muscle to grow, you better give it a good reason to do so. Learn what failure feels like (do it safely, of course).

3. You don't eat enough calories and protein:
Every girl wants a pair of big glutes, but they wants to eat in the surplus of calories or gain some weight to grow them because they’re “afraid to gain fat”. Eating more calories can be uncomfortable, but you can't train a malnourished body and expect it to grow.

💓SELF ACCEPTANCE💓

I've always wanted to be proud of my body, to feel attractive and confident in my own way.

While strength training has helped me develop confidence externally, I've also learned that:

- internal confidence grows from doing reps over and over on things that make me feel uncomfortable. Like choosing to interact with strangers instead of being in my own little world and using my voice in expressing unfiltered thoughts

- some work poured into developing confidence is invisible, like the internal convos to soothe our own discomfort when we move past our comfort zone, and the push to continue trying even when the path isn't perfect. Because the invisible work can be powerful.

- the self-acceptance journey is ongoing. I've found myself at multiple spots asking: am I falling in love with the idea of being at a certain body fat % (a number that will fluctuate)? Or will I accept the present version of me? And be the kind of person who consistently moves towards her goals, no matter how long or how hard it takes.

And that being part of the right community is so uplifting - because you're with the kind of people that are eager to see you succeed and are always rooting for your growth.

GROWING THAT BACKSIDE🍑

🏋🏻‍♀️TRAINING RELATED:
1. Doing more single leg work (and don't be afraid to go heavy): lunges, rear/front foot elevated split squats, single leg romanian deadlifts.
2. Perform more hing patterns: barbell/dumbbell deadlifts, romanian deadlifts, good mornings multiple times per week.
3. Perform hip thrusts variations: barbell glute bridges, barbell hip thrusts, single leg hip thrusts.
4. Squat: front loaded or back loaded are all great. Leg press/hack squat if you feel uncomfortable with loading a bar on your shoulder.

😴Rest and 🍳Nutrition:
1. Eat more aka ‘calorie surplus’: like any other muscles, your beautiful bums need calories to growwww.
2. Food is fuel: eating more calories can be uncomfortable in the beginning but you can't train with good intentions if your body is malnourished and depleted.
3. Recover: give your body just enough breaks in between training days and aim for 7 to 8 hours of sleep so your muscles can grow.

😩Why your glutes aren't growing:
1. You don't train hard enough.

🛠BUILDING MUSCLE 101🛠

To be effective at building muscles, you need to consistently train hard (for several months to years), and when you are at home you will need to prioritize recovery and proper nutrition. That’s the short truth.

But in more details, while you are in the gym, we recommend you to train each of your muscles 2-3x/week and aim to perform a combination of exercises with rep range of 1-5 for strength, 8-12 for hypertrophy (sometime more). Put a bigger focus on the compound movement 80% of the time and 20% in isolated exercises - like curls and lateral raises.

Outside of the gym, in order to grow, you will need to eat and rest properly. This means placing yourself in a caloric surplus is ideal for building lean body mass. A recommended protein intake per day for those that get involve in weight lifting is 0.82-1.0 x their bodyweight. How do you know if you are in a surplus? The recommended range we have clients shoot for is take their BW (bodyweight) x 16-18 = recommended daily caloric surplus.

As far as recovery, recommended adequate rest for adults is ideally 7-8 hours.

Client Bryan has been working with us for the past year and has gained nearly 50 lbs of bodyweight, shattered dozens of gym PR’s (including deadlifting over 400 lbs for reps), and shot through all of this clothes. We just started his fat loss phase about two months ago so stay tuned for what this beast has in store for us.
