➕ The most commonly used caloric intake estimation equation is Mifflin - St. Jeor. In addition, we have found that the Mifflin - St. Jeor is the closest estimation to a metabolic cart, which is a direct measurement of a client's caloric intake. Here is the equation to use:

👨 Men: 10 x weight (kg) + 6.25 x height (cm) – 5 x age (y) + 5
👩 Women: 10 x weight (kg) + 6.25 x height (cm) – 5 x age (y) – 161
-
🔥 That calculation will give you your basal metabolic rate (BMR) or your caloric intake at complete rest. Now take that number and multiply it by ONE of the following activity factors:
-
1.2: Little or no exercise = BMR x 1.2
1.375: Light exercise/sports 1-3 days/week = BMR x 1.375
1.55: Moderate exercise/sports 3-5 days/week = BMR x 1.55
1.725: Hard exercise/sports 6-7 days a week = BMR x 1.725
1.9: Very hard exercise/sports & physical job or 2x training = BMR x 1.9

👍 Once you have finished multiplying your BMR by the activity factor, you will then have your caloric estimation of how much calories you should consume per day to maintain your current bodyweight.

❓ How many reps should you do during your strength training workouts? Well, that entirely depends on your goals!

🔽 Low rep sets (2-5 range) are great for developing strength. Not only do these sets allow you to lift more weight, but they're also more similar to how we typically test strength, which is a single rep maximum effort. The good new is that you can still use this range to boost muscle growth, especially with the 3-5 rep range and at least 4-5 sets.
-
▶ Moderate rep sets encompass the traditional hypertrophy rep range (6-12). This range is usually the best at combining a good amount of weight with a decent level of fatigue from performing more reps. The result? A great environment for muscle growth!

🔼 High rep sets are great for building local muscle endurance. Additionally, these can still be a great way to build muscle if you train close to failure. This is a useful tool if using heavy weights consistently has your joints feeling a little sore!

💪 The gym is a great place to improve your physical health, but a lot of people dismiss their mental/psychological health. Spending time in nature is a great way to reconnect with yourself, reduce stress, and improve your overall wellbeing.

🌼 There are two natural laws in play that we can experience and observe when we are in nature. The first is the law of least effort, and the second is the law of giving. For example, let's look at how a flower exhibits both of these laws. A flower doesn't have to force its growth, it just grows without effort. At the same time, the flower is taking up carbon dioxide, and giving off oxygen.

🌎 Observing these laws in nature can gives us a better picture of how we fit into this beautiful world. Realizing our place in this world can bring a lot of comfort knowing we are working side by side with nature!

⚡ Electromyography (EMG) sensors are used to measure muscle activation. The brain sends electrical signals to the muscle to activate during any form of movement, and these sensors let researchers know how strong that signal is. The stronger the signal, the higher the muscle activation!
-
💪 Here, we are using our EMG sensors to determine the level of activation in the pectoralis major, anterior deltoid, and triceps brachii during an offset loaded bench press. This lets us know if our client is progressing properly - essentially, are his muscles really firing effectively throughout the exercise? Are there are any changes in activation due to an uneven load on the barbell?

↕ While it's quite the mouthful, proprioceptive neuromuscular facilitation (PNF) stretching is one of our favorite stretching methods at ASPI. Essentially, with PNF stretching you pair an intermittent stretch with a contraction of the muscle you're stretching.
-
❓ How does this work? In short, contracting the target muscle between stretches probably reduces the pain signals our muscle sends to our brain when we stretch it. This allows the muscle to relax more which is why you can achieve a deeper stretch each subsequent rep.
-
❌ Unfortunately, you can't do PNF stretching by yourself on every muscle group. However, the hamstrings are probably the easiest muscle to use this method on. For example, perform a single leg hamstrings stretch like we have on the graphic. Hold this stretch for 10-seconds, then sit tall and contract your hamstrings for 10-seconds - think about pushing your heel into the ground! Repeat 3 times then switch legs.
