Get 7–9 Hours of Sleep 🌙

Sleep isn’t lazy—it’s construction time for your body. While you’re out, your nervous system resets, hormones balance, and your bones and muscles get repaired. Skimping sleep jacks up cortisol (stress hormone), increases cravings, and slows recovery. Prioritize the pillow and everything else works better.

How to lock it in:

Same sleep/wake time daily (yes, weekends).

Dark, cool cave: blackout curtains, 60–67°F, screens off 60 minutes before bed.

Cut caffeine after noon and heavy meals 2–3 hours before sleep.

Protein isn’t just for muscles—it’s a bone-building boss. When you eat protein, your body gets the amino acids it needs to make collagen, the scaffolding inside your bones. Pair that with minerals (calcium, magnesium) and vitamin D/K, and you’ve got the raw materials for stronger, more resilient bone.

Why protein helps bone health:

Collagen matrix: Protein supplies the building blocks for collagen, which gives bones their structure and flexibility.

Mineral absorption: Adequate protein helps your body better utilize calcium.

Muscle → bone signal: More lean muscle = stronger pulls on bone = better bone density over time.

How to do it (simple plate math):

Aim for 25–40g protein per meal (about a palm-and-a-half of dense protein).

Build your plate: Protein first → veggies/fiber → smart carbs → healthy fats.
