Both stretching and massage offer benefits for muscle health, but they address different needs. Stretching, particularly when done regularly, can improve flexibility, range of motion, and potentially prevent injuries by lengthening muscles and improving their elasticity. Massage, on the other hand, can provide short-term relief from muscle soreness, reduce tension, and improve circulation. For optimal muscle health, a combination of both stretching and massage is often recommended.

Knee Exercises:

1.Thigh Boosters:

Stretch your legs straight and sit on the floor. Keep a rounded towel under the knees. Hold the knees tight on the ground and pull the feet towards you . Tighten up hip muscle and stay in this position for five seconds.Get Relaxed and repeat the process for 20 times.

2.Knee strengthening

Lying on your back, pull the knee up to your stomach with the help of your hands. Push other leg towards ground and stay in this position for few seconds.Relax now and repeat the process with another leg.

3.Knee extensions:

Lying on your back, stretch your legs straight. Pull the foot of one leg towards the hip as shown in the figure. Stay in the position for few seconds. Relax now and repeat the process with another leg.

4.Quad sets:

Sit in a chair keeping the feet on the ground and stretch your back straight .Lift up other foot and keep the knee straight. Stay in this position for five seconds. Relax now and do the same with the other leg .

5.Hamstring curls:

Lie on the floor on your stomach and bend the knee till your hip. Continue until you feel stretched in hip .Stay in this position for five seconds and relax totally. Repeat the process for 20 times with two legs.

Pes Anserine (Knee Tendon) Bursitis

Pes anserine bursitis is an inflammation of the bursa located between the shinbone (tibia) and three tendons of the hamstring muscle at the inside of the knee. It occurs when the bursa becomes irritated and produces too much fluid, which causes it to swell and put pressure on the adjacent parts of the knee.

Cause
Bursitis usually develops as the result of overuse or constant friction and stress on the bursa.
🦵🏽 Playing sports that require repetitive knee movements, like soccer or tennis.
Incorrect training techniques, such as neglecting to stretch, doing excessive hill running, and sudden increases in mileage
Tight hamstring muscles
🦵🏽Abnormal knee alignment (valgus).
🦵🏽Being overweight.
🦵🏽Overuse of the knee.
🦵🏽Being duck-footed or having knock knees
🦵🏽Osteoarthritis in the knee

Treatment
Treatment of pes anserine bursitis is almost entirely non-operative.
Athletes with pes anserine bursitis should take steps to modify their workout program so that the inflammation does not recur.

Other treatments include:
❎ Rest. Discontinue the activity or substitute a different activity until the bursitis clears up.
❎ Ice. Apply ice at regular intervals 3 or 4 times a day for 20 minutes at a time. Do not apply ice directy to the skin.
❎ Anti-inflammatory medication (such as aspirin, ibuprofen, and naproxen) may ease the pain and reduce the inflammation.
❎ Injection. Your doctor may inject a solution of anesthetic and steroid into the bursa, which often provides prompt relief.
❎ Physical therapy. Your doctor may recommend physical therapy for specific stretching exercises, as well as ice and ultrasound treatments.
❎ Massage therapy
Massage is the quickest way to deal with knee pain and often leads to quick pain relief.
